OOPS! Sorry 'bout that...

Two weeks ago we said we would give our answers in a week...and then we had a better idea...so here are our answers to the quiz two weeks ago. Keep in mind that no two coaches will agree exactly on anything and neither will swimmers. Having said that, here are our answers and the reasons. Please make your comments known along with the reasons why...feel free to disagree

Head position - this is our choice since body position is #1 and that is set up by the head position...remember to lead with the crown of your head looking down at the bottom of the pool as opposed to ahead, watching where you will be going...if your head is down your hips will be up creating a flat line in the pool...and that is a very good thing!

  • c. Elbow position on catch

  • d. Volume of air on breath



2. In backstroke which is more important:

  • c. Arm speed during recovery - this is our choice over #1 since doing this will make it easier to do #1...tempo is king in backstroke and recovery speed sets that up...of course make certain your baby finger leads the entry as opposed to your knuckles.

Float the fly; it is a 3 stroke race - this was the easiest one...since you know in advance that on all multiple choice tests the answer to 3 is always C...ask any person who has taken the SAT's ...really ...the fastest IM'ers in the world get through the fly with the least amount of effort and while they may be near the front after the fly they really are not concerned with leading...the race is back, breast and free.

5. In butterfly which is more important:

  • a. How big your kicks are - of the available answers we think this is the best one since the size of your kicks will determine how fast your tempo is...bigger kicks, slower tempo, slower time...smaller kicks, faster tempo, faster time...it is competitive swimming after all.

The Smallest Possible Hole

When you think about swimming more efficiently and therefore faster you always want to be considering what kind of "foot print" or more specifically what kind of "body print" you are making as you go through the water. There is a reason torpedoes are shaped the way they are; they present very little resistance to the water; they are "slippery" as they move through the water.

The fastest parts of any pool swim are the pushes from the hard surfaces, namely the starting blocks and the walls at the turns. Every single elite swimmer utilizes those hard surfaces to the max. Now it is your turn as well. Even if you have no real desire to swim at the top of your division why not make the commitment now to improving off the walls. It makes swimming easier, more fun and more relaxing which in turn makes it more satisfying.

Open water swimmers can benefit from this concept as well. Work on getting your head down a little (except when you need to sight of course) so that when you turn your head to the side to breathe you will be pushing less water. Work on your core strength so that you can support your body in as streamlined a position as possible while swimming normally. Work on your kick so your legs will "anchor" your hips and keep them from slipping out to the side, especially when you turn your head to breathe.

In the pool practice getting a little farther out from the wall before you begin your first stroke. Mark your spot on the bottom and see if over time you can extend the distance. Inches matter so even a small improvement makes a difference. Ultimately you will find that you will drop your stroke count by one or two counts by really extending the wall push.

On the streamline position put one hand on top of the other. Extend your arms straight so that your biceps are squeezing your ears. Keep your head down, leading with the crown not your forehead. Hold your belly in a bit and tighten your glutes a little, engage your hamstrings and point your toes, and keep your feet together. We tell our swimmers to get "skinny" in the water.

One drill you can do is to get in deeper water and push off from the bottom seeing how high you can get in the air before you run out of momentum and sink back down. Next add a handful of dolphin kicks and see how much higher you go. You will notice the difference.

When you swim laps make the commitment to begin your first stroke after your feet have passed the backstroke flags. Keep working to "shorten" the pool.

Have you ever tossed a stone high in the air over a pond? When it comes down it makes a sound of "thunk"; same goes for a coin. A good racing dive sounds the same; there is very little splash. This is so because the hands, head, hips and feet all go through the same hole in the water. If you have a SAFE PLACE to do so, practice running dives off the deck. See if you can get the feel of being an "arrow" shot from a bow. Your hands are the tip and your feet are the feathers. Your body is "skinny" and straight like the shaft of the arrow. You must push down some on your upper torso once it hits the water because your chest is full of air and wants to pop to the surface. Use your core strength and body awareness to pull this off. The telltale sound when this is not happening is a big slap of the shins and feet. This is accompanied by a significant splash. The best dives have very little splash.

All of these ideas will make you faster without any extra exercise. You just need to be more careful about how you practice your craft; be more thoughtful; less mindless swimming.

An Example of Advanced Clear Thinking

We were at a CAL dual meet a month or so ago and had a chance to chat with Nort Thornton. Nort has coached so many swimmers - many of them among the world's fastest - that he has seen stroke progressions few have had the opportunity to witness. Whenever he talks we listen. He offered to share with us his views on some things he believes really make a difference. We shared this information with our team and we can tell you they were all ears. My Thoughts on the New Breaststroke

After coaching for fifty plus years as a head coach at the high school, country club, U.S. Swimming Club, Community College and NCAA division I levels, where I had sole responsibility of coaching the whole team on all of the four competitive strokes, I retired from the University of California at Berkeley where I have been for the last thirty-three years. I decided to volunteer to help out, and our present coach David Durden was kind enough to put me to work. It isn't really work when you love what you are doing. We decided that I could be the most helpful if I looked after the breaststrokers swimmers, so that is what I have been doing for the last two years.

When you only have one stroke to think about, I found that I could think about it in much more detail, and in different ways. There is an old saying that goes- "when you look at something differently, the thing you look at changes." I believe this to be true. Here is my thought process. I looked at a couple laws of nature. 1.) Water is 1000 times thicker than air. To move through water takes concerted effort. Hydrodynamic principles that affect our movement in water tell us that as our movement becomes more forceful, and speed increases, water's resistance to it increases by the effort squared. If you fight the water, slap at it and splash around, tangling with the water's surface tension, and creating counter productive waves, the resistance explodes by cubing your increase in effort. The water not only resists our effort to move through it, it has various forms of drag. Molecules of water in the form of sheets that must be pushed aside to open a 'momentary hole' through which the body can propel itself. You could spend the rest of your life in the weight room getting stronger, and not win this battle. 2.) The quickest and most dramatic way to improve your movement though water is to ensure that the swimmer understands proper technique. A 10% improvement in technique will usually result in a 10% better effort.

What we need to understand is that speed comes from our body position, our line between our arm pulls. If we can have a narrow streamlined body line, so as to not push much water, we can slide through the water faster and farther on each stroke cycle. So basically the best swimmers are the ones that don't over power the arm and leg actions, but have the best streamline position.

The second most important element in fast swimming, in my opinion, is the ability to move water quickly, which increases as the swimmer first gets stronger and then more powerful. Finally, increased conditioning (getting in better shape) plays the third most important part. It is critical to be able to hold speed for your whole race distance, while dealing with the increasing discomfort. But think about the fact that it would take about a 50% improvement in conditioning to produce the same 10% improvement in effort that better technique affords.

The third point is becoming comfortable with less air while spending more time underwater. Since the walls of the pool are where you can generate the most power! speed, we need to be able to take full advantage of them. If lack of air leads you to shorten up your underwater sequence of the dive or push off from your turns, then you are giving up you main advantage~ Remember that you can move through the water from a push off in a streamlined position faster than we can swim on the surface; you do not want to give this advantage away under any circumstances.

I believe that proper technique (the least amount of drag and resistance) requires that:

  • A. Swimmers maximize the streamline off of every wall (which takes breath control) and training to do this in oxygen deprivation.

  • B. Extending the body to maximum reaching streamline position appropriate for each stroke, especially while in oxygen debt. Developing the neuromuscular adaptations to perform under the combat of racing is key to success.

  • C. Not rushing the stroke just to sneak in another breath. Holding our stroke length and tempo at all times.

  • D. "Less is more." Too much effort inappropriately applied during a race will not necessarily make swimmers move faster, but it will assuredly make them tired faster. Since you can only get a certain level of physical fitness, and the water continues to square or cube it's resistance, it should be obvious by now the greatest opportunity for improvement comes in the area of eliminating resistance and drag, or better technique. (more speed between the arm pulls.)


My thinking is, and it became very obvious, that we cast a "body shadow," as if we were standing directly under a floodlight, which casts a shadow on the deck around our feet. We need to successfully find a way to squeeze that shadow down to the smallest possible circumference. This should be our racing streamline position. Anytime we move our feet, legs, hands, elbows or arm we need to find a way to have these movements inside our shadow, in other words, not increase the circumference of our drag shadow.

Since the high tech swim suits are no longer legal, at least as of this year. Actually the wording of the new rules, which allow knee length suits, is written in such a way that the swim suit companies may be able to produce suits that still can give you some assistance. We will see how much money is to be made from these suits, and of course this will determine the direction that the sport of swimming will head. Assuming that we will need to produce proper body position on our own~ it is very important to learn to create body tension throughout the core, so as to maintain the bodyline that will allow you to maximize your elimination of resistance and drag. To swim downhill, you must learn to press your chest down, which because of your lungs, is the most buoyant part of your body. The body laying out on the surface of the water (face down), is balanced somewhere near the navel. If you relax your body tension, your chest will float up and you lower body will sink. At his point you are swimming vertically, which will create the most possible drag and resistance. The top swimmers have learned to develop enough tension in their core to keep their chest slightly lower than their hips in a tight streamline. Please do not think that you need to try to swim higher in the water. Any energy that is devoted toward staying higher in the water, is energy that is taken away from forward propulsion. Speed can best be achieved by maintaining a straight line.

In the water, we want to manufacture velocity. There are two ways to get faster swimming: 1) through biochemistry (the operation of muscles and expenditure and resupply of energy) and 2) through biomechanics (the physical forces that govern propulsion and the generation and conservation of momentum).

Most swimmers and coaches devote the bulk of their time and attention to conditioning (the biochemistry half of the equation) and very little tine to technique (the biomechanics). Most are only concerned with producing horsepower. But what is most important? Shaping and positioning the body to reduce frontal resistance. (Eliminating and/or reducing the resistance of the water to the body's passage through it.) This will create and/or improve the force production properties of the stroke.
If you can be a good "eliminator" and just and average "force producer," you can be very successful competitive swimmer. The eliminating skills depend far less on pure talent than do abilities in force production. You can swim a great deal faster by staying out of your own way as you move through the water. (Boats, cars, planes, and swimmers are all designed for the same purpose).

Speed

Swim coaches and swimmers who compete are always looking for speed. We would be willing to guess that even those who swim mainly for fitness would like to improve their speed in the water, if for no other reason than it feels fun to be smooth and efficient.

We were lucky enough to attend the last part of the Cal vs. Arizona Women's and Men's dual meet last Saturday in Berkeley. These two teams feature many of the finest and fastest NCAA swimmers in the country. Watching competitive swimmers at that level is a real eye opener.

We came away from the meet with two observations about speed. The first came from watching the swimmers. The quickness they demonstrated in the turns was very impressive. They all changed directions with what can only be described as "blazing speed."

The 500 swimmers, the flyers, the imers, and the relay swimmers - you name it and they were blasting the entry and exit of their turns. It occurred to us as we watched this that turning speed is similar to kicking prowess in that it doesn't take much pure genetic talent to excel. It does require discipline and will power; and those two characteristics are free for the taking. All you need to do is decide you want to get faster, focus on the entry and exit and the quickness of those moves and bingo! You are faster. Pretty simple and yet when you attempt this for a set or two you will quickly realize that it can be very demanding on you, both physically and mentally.

The second observation came from a discussion with one of the coaches. He said he likes swimmers to think about and then find the body position that creates the least amount of drag and resistance in the water. We coaches often lump this type of discussion into the category of "streamlining" and while that is fine there really is more going on here than meets the eye.

Every single time one part of your body moves in an unstable environment - such as water - there is another movement, usually in contradiction to the first movement. If you want to go forward in the pool you will want to have all your energy used to do just that - go forward. You want to avoid having your energy compensate to overcome unnecessary drag and resistance. That's one reason swimming with a snorkel is so helpful: your body doesn't move out of line with the turning of your head to catch a breath. You can swim freestyle, breaststroke and butterfly with a snorkel. While doing so pay attention to how streamlined your body feels in the water. Then swim a couple of 25's without the snorkel and see if you can feel any difference in your body position. Then put the snorkel back on. If you keep repeating this on and off drill you will find your awareness about your body position increases. With this increased awareness you can begin to make small but very significant changes in how you move through the water. And you will get faster!

So, two ideas about how to get more speed and neither of them require anything more than your willingness to apply some basic gumption! No extra talent required! Nice!

The Twin Power of Tempo and Distance Per Stroke

All swimmers know the power and speed that comes from a combination of turnover - tempo - and efficient stroke technique - measured as distance per stroke. A recent article in the SF Chronicle captured this perfectly, as applied to track. We underlined a couple of key points for emphasis.

(08-22) 16:56 PDT -- What kind of numbers are these? Nine and five-eighths? Wasn't that O.J. Simpson's helmet size, 95/8? Nineteen nineteen? My dear, departed mother was born in 1919.

What's next, 430? That's my credit score if I don't get these bills in the snail mail.

Until a flash of lightning named Usain Bolt came along, times of 9.58 for the 100 meters and 19.19 for the 200 just did not compute. Even the fastest of men did not, could not, dream of running such times.

Then along came this Lightning Bolt from Jamaica jouncing down the track wearing a suit of green and yellow ebullience and all of a sudden, world sprinting has been redefined.

I sat in awe of the man a year ago at the Beijing Olympics, and this past week in Berlin at the World Championships he obliterated those jaw-dropping 2008 records.

At 6-foot-5, Bolt represents a paradigm shift in sprinting. What makes him unbeatable is the length of his stride combined with his turnover, the time it takes him to put one foot down and then the other.

Bolt's turnover is just as quick as his shorter competitors, but with his longer stride pattern, he takes fewer steps to get from the start to the finish. Can't beat it.


A year ago, Michael Johnson took in the measure of Bolt at the Beijing Olympics and had this scouting report: "He has an incredibly long stride, which affords him the ability to cover more ground. He has been able to take that long stride that he has and combine it with technique and with his high turnover he can destroy the field."


Our sport of swimming is not unique in that every now and then an athlete comes along who re-writes the record book combining technique and speed from the body type they were given genetically. Everyone in 2008 was talking about Michael Phelps. A few years back it was Ian Thorpe from Australia that had everyone buzzing (remember his suit by the way? Completely form fitted in case you forgot...).

In golf 10 years or so ago Tiger Woods came on the scene. He completely altered the way pro golfers train. Why? Simply put: pro golf is competitive (probably all golf - we wouldn't know!) and if you want to beat the person in front of you, you had better do what he/she is doing and then do something more and or different.

Usain Bolt is "unbelievable" and yet we are willing to wager that there are more than one or two track sprinters out there who are already working on how to beat him. This is the nature of competitive sports (or business or education - don't think for a moment that colleges and universities are not aware of what the "competition" is doing) - either you are improving or the competition is getting further ahead. It is really quite simple; not complex at all.

The trick is to figure out what to work on and in our sport most, if indeed not all of it gets reduced to the twin concepts of keeping your tempo up while keeping your distance per stroke rate at the maximum you can achieve.
For starters, next time you swim a lap count your strokes. If you can somehow reduce that number by one while keeping your stroke rate - tempo - the same, you will swim the lap faster.

Breaststroke Timing

Breaststroke is an interesting and somewhat more complex stroke to master, at least initially. One reason this is so is that it has what appears to have two separate and distinct propulsive phases. Yet when done correctly there is continuous propulsion; meaning that either the arms or legs are always working.

The two main technique errors seem to be: 1) being out of streamline position at most or all of the time during the stroke cycle and 2) gliding at the end of the kick phase.

Here is the contradiction: the fastest breaststrokers spend more time in the streamlined position than they do in the pull or kick phase and yet they never stop to glide. How can this be, you wonder? The answer is easier to give than to accomplish in the water: they never stop pulling or kicking...hmmmmm.

Get someone to time your complete stroke cycle from when your hands begin to separate on the pull to when your heels come together at the end of the kick's propulsion. (There are several different ways to time a stroke cycle; this is simply the one we use. It matters not which one you use so long as it incorporates a complete arm/leg cycle.) The fastest folks are no longer than 1.7 seconds and most are 1.3 or 1.4. What this means is that they are really moving at a fast tempo which allows them to be in a streamlined position for more of the cycle.

One common error is that as your hands begin to separate for the pull you will be bringing your feet up toward your hips to kick. If you do this then you are pulling your body in a non streamlined position since your feet and thighs will be dragging in the water. The other common error is as you begin to push with your feet your arms begin to drift apart anticipating the pull part of the stroke. When this happens you are also kicking a wider surface than if your hands were together in a streamlined position.

How do you fix these problems? Start with a pull buoy and go one lap simply pulling yourself with as short a pause after each pull as you can manage. Don't be alarmed if this leaves you breathless. Then take the pull buoy and hold it out in front of you and kick with as short a pause as you can. Do several one lappers this way alternating pull and kick. Then tackle a one lap swim with both arms and legs, making certain that you pull with your legs straight behind you and that you kick with your hands together in front of you. At first this may seem rushed to you but if you stick to shorter distances with enough rest to do it properly you will find that you can manage to do this correctly.

Remember: pull then kick and keep the recovery of the arms and legs moving quickly as well. We also recommend that you count the number of strokes you take for a lap as a reference point. Over time you will find the balance between tempo and distance per stroke.

More on Hand Position

We have been learning how to use some software about which we are very excited. Dartfish allows us to take video then watch it frame by frame and draw on it. We also are developing the ability to put voice over the video and still frames for stroke analysis.

We anticipate this tool will give us the ability to do technical stroke feedback for any swimmer who sends us video. We will have more to share as we move up the proverbial learning curve. What we know now is that we can demonstrate correct body and hand position if we have the video.

Last week in our blog we discussed hand position, specifically as it relates to forward propulsion. We said that if the knuckles are facing forward (and therefore the palms are facing backwards) your hand is in a more efficient position. We discussed how we use a drill where we pause for 3 seconds, then for 2 seconds, 1 second and then no pause (four laps total). All the time our finger tips are pointing to the bottom of the pool, knuckles facing forward.




Another drill we use is simple sculling. We use the out sweep and the in sweep to get hands in the most advantageous position. Sometimes we scull an entire lap; other times we scull maybe 3 or 4 times and then break into stroke having "warmed up" our hands to the correct position.




In the photos above, using Dartfish, we have drawn some lines to elaborate on the positions we are after. It is a shame that John Madden retired but now we are excited about having the ability to draw on the screen. We don't know enough about football to take his place but perhaps we can influence TV's coverage of swimming to include this exciting and informative aspect of our sport.

Knuckles and Palms

As we continue to refine our coaching skills we look for more effective ways to communicate concepts to our swimmers - and to each other as coaches. Lately we have been working on teaching the all important catch portion of the stroke by referring to the position of the knuckles and palms early in the propulsive phase of the stroke.

Most swimmers know where their knuckles and palms are. The trick is to get them aware of how to position them, especially early in the stroke. And if you think about it, if you can determine which anatomy part they are more familiar with then you simply teach that part since the other is always in the exact opposite position. So, if you get one correct they both will be.

James "Doc" Counsilman, one of the great scientists and coaches our sport has seen, popularized our profession's awareness of the Bernoulli Principle. In a nutshell, fluids flow faster over curved surfaces than flat surfaces creating unequal pressure. If your hand is placed properly with the palm (flat surface) facing backward and the knuckle side (curved surface) facing forward (in the direction you wish to travel) you hand has a greater tendency to stay in place in the water allowing your body to move past it.

When your finger tips are pointing toward the bottom of the pool in freestyle your hands are in the correct position. Anytime your fingertips are pointing forward (at the beginning of the stroke) or backward (at the end of the stroke) your palms are facing down with your knuckles up and you are not going forward.

The trick then is to put your hand in the water and immediately get your fingertips about 8 inches beneath the surface pointing down. There are a number of different drills for this and many work best with a snorkel (to eliminate the need for altering body position due to head movement for breathing). The most basic one is when you pause your stroke with one hand in the catch position and the other in the push position at the end of the stroke.

Our typical progression goes like this. Swim one lap with a 3 second pause, then another with a 2 second pause, then 1 second pause and finally a lap of regular swimming. If your hand is in the correct position you will feel your knuckles pushing water with both hands during the pause phase. If you feel that you will know your hands are in the proper position. Keep practicing until you can distinguish the difference between fingertips pointing forward and backward (not propelling you forward) and pointing at the bottom of the pool thus allowing you to anchor your hands pulling your body past them.

Which Is More Important?

Two factors combine for swimming speed; they are distance per stroke and tempo (often referred to as stroke rate or turnover). When considering how to swim faster we sometimes focus on one at the expense of the other.

If you have very low stroke counts and therefore excellent stroke efficiency are you better off than the swimmer next to you who resembles a high speed turbine? Well, maybe not. If your stroke count is low because you glide a lot at the beginning of your stroke you may not be grabbing hold of the water very well. You may look pretty but you may not be very efficient in that your mechanics are not helping you propel yourself efficiently.

Conversely, if you move your arms (and legs) very fast but are not grabbing much water your high tempo is only that – a high tempo. Fast tempo in and of itself is no guarantee for speed. If you aren’t efficient, that is holding onto lots of water, it really doesn’t matter how fast you move your arms.

More on Dolphin Kicking

Much has been said about the value of the underwater dolphin kick as it applies to speed off the start and turns. We went to a meet this weekend and saw a number of youngsters who indeed had nice underwater dolphin kicking going on. Some were even in the magical 15 meter range. (The rule book states that you must break the surface of the water at a point no more than 15 meters from the wall from which you have just pushed off.)

Unfortunately for nearly all of these young swimmers by the time they had broken the surface they were going so slowly compared to their swimming speed that they actually did themselves a disservice by extending their underwater portion of the lap. So the lesson here is quite simple. Each swimmer has a breakout point that is correct for them based upon their own individual talent. That talent is measured by how fast they can swim to any given point in the lap. Some swimmers have such little ability when it comes to underwater dolphin kicking that it has no real value for them.

We suggest that you time yourself, or your swimmers, to 15 meters or some fixed point part way down the pool – like the lifeguard chair - and then figure out the best combination of swimming and kicking that gets you to that point the quickest. That way you will know how much or how little to kick underwater.

To be sure, the fastest swimmers in the world do know how to use the underwater portion of the swim to their own individual ability. It makes perfect sense to us that each of us does the same regardless of our overall speed. The goal is to swim efficiently. To be successful we need to know what is most effective for us personally. Breathing in the Pocket

One of the challenges when swimming freestyle is to keep your body aligned correctly when you turn your head for a breath. Once you have your head in the correct position - leading with the crown - you want to keep it there or as close to that position as possible.

When you turn your head for a breath do so with the absolute minimum of rotation. We have success with our swimmers by asking them to keep their lower goggle in the water. You can check this by making certain your eyes are open when you breathe and looking so that you see under water with the lower eye piece and just over the surface with the upper eye piece.

What is really cool is that in addition to this as you swim down the pool leading with the crown of your head you actually create a "bow" wave, similar to a boat pushing through the water. Right behind this wave is a small pocket that sits below the water line. You can breathe right in this small pocket, below the water line! That's right; you do not need to lift or turn your head above the surface to get a breath. In open water this may not be possible but in the pool unless there is a ton of chop it is easy to do so.

You cannot do this if you need to turn your head up for a long time so make certain you have exhaled nearly completely. This will allow you a quick turn of minimal distance enabling you to grab a bite of air in the pocket and then get your head back to the proper position.

When you watch an Olympic caliber freestyler you sometimes don't even really see the nose - that is how little the head turns. Play with this and see if it doesn't make your stroke more powerful since you no longer need to lean on your non breathing side arm while you get your head up so far out of the water.

Angles and Leverage

We have had some success lately with our swimmers by encouraging them to focus on their hand position in all phases of the stroke: the catch, pull, push and recovery.

We talk constantly about angles and leverage. It is nearly impossible to do a push up with your arms straight out in front of you. You don't have enough strength. The closer your hands get toward your shoulders the easier it becomes to push your body up. This is because of the angle and the leverage you have.

Similarly when we swim, if we get our hands in the correct position it is easier to pull ourselves forward because we have better leverage on the water. Simply stated, keep your knuckles facing the direction in which you wish to travel. Keep your palms facing the opposite direction - that which you have just come from. Keep your finger tips pointed toward the bottom of the pool during the catch, pull, push and the recovery as well.

Many swimmers want a long fluid stroke and mistake that to mean that their hands should glide out in front, extending the entry as far forward as possible. When we see swimmers like this at the pool we often think, "Look at how long and smooth that swimmer's stroke is". Well, it may be long and smooth but it isn't very efficient. One of our coaches likes to say that "Water you can touch, but cannot grab, does you no good".

Indeed that is true. When your fingers are fully extended, palms facing the bottom of the pool, knuckles to the sky, you cannot pull yourself forward.

So, slip your hand into the water and immediately get your fingers facing the bottom by cocking your wrist, bending your elbow keeping your shoulder and armpit up. Think of it this way...your fingers are below your wrist, which is below your forearm which is below your elbow which is below your shoulder.

Once your hand is in this position, first catch the water, then pull on it (in so doing you pull yourself over your hand) and finally push the water. At the finish make sure your palm is facing backward, your knuckles forward, your finger tips pointing to the pool bottom. When it is time for recovery, simply lift your hand out of the water by lifting your elbow, rather than "throwing" your entire arm forward from the shoulder.

Play with this and be willing to feel a little clumsy until you get the hang of it. Keep your knuckles facing the direction in which you wish to travel. This applies to all four strokes.

Head Position Counts

When looking for faster swim times or a more efficient position in the water so that more of your energy goes toward forward propulsion start with the spot highest on top...the crown of your head.

The crown of your head is best described as the point on top of your skull. You can visualize it as that spot of intersection for a line that comes up from your shoulders through your ears met by a line drawn from the base of your skull by your neck which intersects with a line from your chin up through your nose over your forehead. If you ever wear a baseball style cap they often have a button on top that is the intersection of the various pieces of material forming the cap. That would be a similar approximation of this line.

Another way to see in real time is to stand in front of a mirror with your chin more or less parallel to the floor. If a board was balanced on top of your head the place of tangency would most likely be the crown as well. We call this head placement the "neutral" position.

When swimming freestyle - which is the stroke most of us use for training purposes - we want our head in this neutral position which means we lead with the crown of our head.

Anytime you lift your head up, even a half an inch, something opposite happens at the other end of your spine. Your hips drop accordingly. In the old days (1950's through the 70's) it was thought best to hold your head up with the water line at approximately your hair line. The idea was to get up on top of the water. Today this is not the case. You want your body to swim as flat in the water as possible to minimize resistance from your chest, belly and hips. The easiest way to do this is to drop your head, leading with the crown.

Initially it will feel like you are swimming downhill or underwater. This is not the case. It merely feels that way because what you are used to is swimming with your head held higher; in most cases too high. If you can see ahead of yourself in the pool then your head is probably too high. Look straight down at the bottom of the pool. You can practice this position standing in front of the mirror; simply get your head in the neutral position and then look straight ahead. If you were to rotate your entire body 90 degrees you would be swimming on your stomach in the correct body position in the water.

Give it a try and see how you feel. Once you get used to it, you will feel better; for sure your stroke will be more effective as you are now presenting a smaller amount of body resistance to the water.

The Two Keys to Speed

The science of faster swimming can be broken into the two most basic components of tempo and distance per stroke. By working on each of these separately and then collectively you can really improve your speed. This works for both pool swimming and open water events.

Tempo is simply the measurement of the number of arm strokes. The unit of measure is in seconds and the number of arm strokes is an arbitrary one. We measure with a stop watch the amount of time it takes to complete 8 (4 left and 4 right) strokes on freestyle and backstroke. On breast and fly we count for 5 strokes.

As an example, this weekend at a meet we had two girls swimming the 100 yard breaststroke. The first girl had a tempo of 5.7 on lap 1, 6.1 on lap 2, 6.6 on lap 3 and 6.6 on lap 4. Her stroke counts (which is the other component - distance per stroke) were 9,9,10 for laps 2,3,and 4. (We generally don't concern ourselves too much with lap one since it has the dive) The second girl was 8.4,8.1,8.7 and 7.4 with stroke counts of 8,8,9.

It will come as no surprise to you that the first girl swam 1:09.0 and the second girl was 1:14.8. The key difference was the tempo. For the first girl to swim faster she needs to get her stroke count down to 8,8, and 8 while keeping her tempo up. The second girl's tempo is too slow and she needs to reduce her number of strokes as well (improving her distance per stroke).

By comparison, the woman who won the gold in Beijing had a tempo of 5.1!

So, play around with your tempo - your own personal rpm (revolutions per minute - or in this case, per second). You could swim a 75 having three different tempos. That is a good drill to increase your awareness. Then you can do laps counting your strokes trying to reduce the number of total strokes you take - thereby increasing your distance per stroke.

You will find that as you master the concept you will swim faster and more efficiently. In the swimming world, just as in the running world, there are jack rabbits and plodders. The fastest folks (and by this we mean in the absolute sense as well as the relative sense) are the ones who have fast tempos combined with excellent distance per stroke.
